How to meal prep for beginners: one protein, one carb, one vegetable, ninety minutes

Meal prep is not cooking five dinners. It's cooking three things once and putting them in five boxes. Here is the first Sunday, hour by hour, with the two food-safety rules that matter, the three things to buy, and the mistakes that make people quit by week two.

Who this is for

Someone who has never done it, or did it once and stopped. Not someone who trains twice a day and tracks to the gram — that plan is on meal prep for the gym. Not a rotating shift — meal prep for shift workers. This is the plain version: a fridge at home, a microwave at work, a weekend.

One protein you like cold or reheated (chicken thighs, ground turkey, a pot of chili). One carb (rice, potatoes, pasta). One vegetable that roasts (broccoli, peppers, sweet potato counts as both). That's the week. Variety comes from sauce — a different one on Tuesday than Monday — not from cooking five dinners. Week two, swap one of the three. By week four you have a rotation and you've stopped thinking about it, which is the whole point.

What to buy, and what not to

Buy: five to ten containers of one meal-sized shape with a lid the maker calls leak-proof (the Glasslock set, or Bentgo Prep trays if you'd rather portion by compartment), and two half sheet pans. If the meals leave the house, two ice packs and any insulated bag they fit in.

Don't buy yet: a scale (until you decide to track), a rice cooker (until rice is most days), a vacuum sealer (until you cook more than a week at once), a 30-piece assortment (most of it is sauce cups), a meal-management bag with six containers (until you know you carry six). Why people quit by week two

  • Five different dinners. Three things, one sauce. Repetition is the feature.
  • Ten containers of the same thing with no sauce. The sauce is where the variety lives; buy three.
  • Dry chicken by Thursday. Pull it at 165°F not 185°F, and reheat on medium with a splash of water — how to reheat meal prep.
  • A four-hour Sunday. Three things and two sheet pans is ninety minutes. If it's longer, you're cooking too many things.
  • The lid that leaked in the bag. Press-on lids are for the fridge; latched lids are for the bag. The list.

The checklist

  1. Menu chosen: protein, carb, vegetable, sauce.
  2. Oven on; carb started.
  3. Protein and vegetable on two sheets; in.
  4. Out at 165°F; cool on the sheets.
  5. Five containers portioned.
  6. Three to the fridge, two to the freezer.
  7. Ice packs to the freezer; bag by the door.
  8. Wednesday night: Thursday's container to the fridge.

Plenty of sites say they packed every container on the list for a week. We didn't, and we say so. What we do instead: read the lid, material and care ratings the maker actually publishes and repeat its wording ("leak-proof", "oven safe to 450°F", "top-rack only"), do the container-fit and ice-pack arithmetic from published dimensions and the USDA's numbers, and score every pick on a public rubric for its category that weights the seal, the material and the fit first. Every figure links to where it came from; where the maker's page would not load we cite a retailer and say so.

How many days can you meal prep for?

Three to four in the fridge, per the USDA. Freeze days four and five on cook day, or cook twice a week.

What should a beginner meal prep first?

Chicken thighs, rice, roasted broccoli, one sauce. Thighs forgive an extra five minutes; breast doesn't.

Do I need special containers to meal prep?

Five to ten of one meal-sized shape. If they travel, a lid the maker calls leak-proof. That's the only requirement.

How long does meal prep take?

Ninety minutes for three components on two sheet pans. Longer means you're cooking too many things.
